Psyllium vs PHGG vs inulin: which fibre supplement bloats least?

Short answer: Psyllium husk bloats least, PHGG is a close second, and inulin bloats most. Gas is a by-product of fermentation, so the fibres your gut bacteria eat fastest produce the most of it. Psyllium is barely fermented at all; PHGG is fermented slowly; inulin is fermented fast and completely. Dose and water matter as much as the fibre itself.

Why some fibres bloat and others don't

Fibre itself is not what makes you gassy; what your gut bacteria do with it is. Every supplement fibre can be described by four properties, a framework set out in the clinical fibre literature: whether it dissolves in water, whether it forms a viscous gel, how fast and how completely it is fermented in the large bowel, and what all that adds up to. Bloating tracks the third one. When a fibre reaches the colon and is fermented quickly, bacteria produce hydrogen, carbon dioxide and, in some people, methane, all at once. When a fibre is fermented slowly, the same gas is spread over many hours and mostly absorbed or passed without you noticing. When a fibre is not fermented at all, it holds water, adds bulk and makes very little gas.

Two fibres deserve a footnote. Chia and flax bring mostly insoluble fibre with a little mucilage, and are low-gas for the same reason psyllium is.

Psyllium: why the bloat-free reputation is mostly earned

Psyllium makes little gas because almost none of it is fermented. It dissolves, forms a gel, and that gel passes through the large bowel largely intact, which is what gives it its stool-normalising effect in both directions. The bloating people report with psyllium is real but has a different cause: starting at a full tablespoon on day one, or taking it with too little water so the gel forms in the wrong place. Whole husk versus powder is a question people search for a lot, and the answer is that it barely matters for gas. They are the same fibre with the same fermentation profile. Powder disperses and thickens faster, so drink it immediately; whole husk is coarser and gels more slowly. Pick whichever you will actually take.

PHGG: the prebiotic that doesn't punish you for it

PHGG is the answer to a specific problem: you want a prebiotic fibre, but the classic prebiotics make you gassy. Guar gum on its own is a thick, viscous gel, so it is enzymatically hydrolysed into shorter chains that dissolve clear and add no thickness. What is left is a fibre that is fully fermented, so it feeds gut bacteria, but fermented slowly, so the gas is spread out.

The tolerance evidence is unusually good for a fermentable fibre. In a 12-week randomised, placebo-controlled trial, 6 g of PHGG a day was well tolerated, and participants' bloating and gas scores fell compared with placebo rather than rising. Daily doses of 5 to 10 g are the range most studies use. Some people notice mild gas in the first week, which is the usual bacterial adjustment to any new fermentable fibre and settles on its own. PHGG is declared as a prebiotic on foods that carry it, because there is evidence that a daily dose in this range feeds beneficial gut bacteria.

Inulin: the most effective prebiotic and the most gas

Inulin and its shorter cousin oligofructose (FOS) are the fibres most likely to bloat you, and for a legitimate reason. They are fermented rapidly and completely, which makes them powerful prebiotics per gram and also makes them the fibres that generate the most gas per gram. Dose-ranging tolerance studies put the comfortable ceiling at around 5 g per serving and 10 g per day, above which symptom scores rise, though for most people the symptoms stay mild. Longer-chain inulin is tolerated better than short-chain, and inulin taken in solid food is tolerated better than inulin in a drink.

None of this makes inulin bad. It makes it a fibre to dose carefully, which matters because it is the fibre most often quietly added to "high-fibre" bars, cereals and protein powders to lift the number on the label. If a product bloats you and lists chicory root fibre high up, you have found your answer.

Bloating from either comes from starting at a full dose or taking it with too little water, not from the form.

Can you combine different fibre supplements?

Yes, and pairing a gel-forming, low-fermentation fibre such as psyllium with a slowly fermented prebiotic fibre such as PHGG is a sensible way to get both bulk and a prebiotic effect with less gas than taking a rapidly fermented fibre alone. Count the total: build up to your combined dose over one to two weeks and drink at least 250 ml of water with it.

How long does bloating from a new fibre supplement last?

Usually one to two weeks. Gut bacteria adapt to a new fermentable substrate and gas production falls as they do. If bloating persists beyond two to three weeks at a moderate dose, or comes with pain, vomiting or a change in bowel habit, stop and speak to a doctor.
