Can you take creatine and fibre together?
Short answer: Yes. Fibre does not stop creatine being absorbed. Viscous fibres like psyllium slow how fast some nutrients reach the bloodstream, but creatine works by topping up a store in your muscles over weeks, not by a fast spike. Taken with a real meal, creatine retention is, if anything, slightly higher. Consistency matters; separating the two does not.
- Absorption: human studies put intestinal absorption of creatine monohydrate at close to 100%. Fibre has not been shown to change that.
- Rate vs amount: psyllium slows the rate at which glucose and fat are absorbed. For creatine, rate is irrelevant: muscle stores fill over ~3–4 weeks at 3–5 g/day, or ~1 week with loading.
- Food helps a little: creatine taken with ~93 g carbohydrate was retained ~60% better than creatine alone; 50 g carbohydrate + 50 g protein gave ~25% better retention. A proper breakfast covers this.
- What fibre does affect: some medicines. Standard pharmacy guidance is to leave about two hours between psyllium and medication. Creatine is not a medicine and is not on that list.
- Practical: 3–5 g creatine in one high-fibre, high-protein breakfast shake, mixed thin, with at least 250 ml of water, drunk within the hour.
Why people worry about fibre and creatine
The worry is reasonable, which is why it deserves a proper answer rather than a shrug. Fibre demonstrably slows some absorption: that is the whole point of it. Soluble, gel-forming fibres like psyllium, oat beta-glucan and PHGG thicken the contents of your gut, which slows the diffusion of sugars and fats to the gut wall. That is why a high-fibre breakfast gives steadier energy than a sugary one, and it is part of how oat beta-glucan is understood to act on cholesterol. From "fibre slows absorption" it is a short, wrong leap to "fibre blocks my creatine." The two claims are not the same thing, and the difference is the entire story.
How creatine is actually absorbed
Creatine is absorbed almost completely, through a dedicated transporter, and that is not something fibre gets in the way of. Creatine monohydrate dissolves in the stomach and is carried across the wall of the small intestine by a sodium-dependent transporter (CreaT1), the same transporter that later moves it into muscle. Reviews of the human literature estimate intestinal absorption of creatine monohydrate at close to 100%, which is why it remains the reference form against which every "novel" creatine is measured (and generally loses). One rodent study found lower figures, but the human muscle-loading data are consistent: the creatine you swallow shows up in your muscles.
Compare that with what fibre actually acts on. A psyllium gel slows the movement of glucose and fat to the gut wall because those nutrients rely on diffusion through the thickened contents. Creatine is a small, water-soluble molecule with an active transport system pulling it across. Gel thickness may change how quickly that happens; it does not change whether it happens.
Rate versus amount: the distinction that settles it
Even if fibre slowed creatine absorption, it would not matter, because creatine does not work on speed. It works on stores. Your muscles hold a pool of creatine and phosphocreatine, and supplementation tops that pool up gradually: the classic loading study found that 3 g/day reached full saturation in about 28 days, while 20 g/day got there in under a week. Once the store is full, it stays full on a modest daily dose, and there is no performance benefit from a faster blood peak on any given morning. So the question "does fibre slow creatine?" is the wrong question. The right one is "does fibre reduce how much creatine ends up in muscle?" and no human study has shown that it does. To be straight about the evidence: nobody has run a head-to-head trial of creatine with and without psyllium. What we have is the mechanism above, near-complete absorption in humans, and a set of trials in which creatine was taken with full meals containing fibre and retention went up, not down. That is enough to answer the question with confidence.
Does taking creatine with a meal help?
Slightly, yes, and this is the strongest evidence that a fibre-rich breakfast is a good place for creatine rather than a bad one. Two human trials from the same lab tested creatine with and without food alongside it:
- Creatine + ~93 g carbohydrate (1996): whole-body creatine retention was around 60% higher than creatine taken alone during a loading protocol.
- Creatine + 50 g carbohydrate + 50 g protein (2000): retention roughly 25% higher than creatine alone, and about the same as a high-carbohydrate dose. The insulin response from the meal is the likely mechanism, since insulin increases creatine uptake into muscle.
Nobody needs 93 g of carbohydrate with their creatine, and the long-term difference between fed and fasted dosing is small once your stores are full. The point is the direction: a meal with protein and carbohydrate, which in the real world always includes fibre, makes creatine retention marginally better. Here is the honest ranking. Most of what people fret about sits at the bottom of this table, and the thing that decides everything sits at the top.

What fibre does interfere with (and what it doesn't)
Fibre gets blamed for blocking everything because it genuinely does affect a few things. Keeping the list accurate is more useful than pretending it is empty.

How to take creatine and fibre together, in practice
One shake, mixed thin, drunk promptly. That is the whole method, and each part has a reason:
- One dose, not split. A single 3–5 g serving is absorbed fine. Splitting only mattered for old 20 g loading days, where large single doses upset stomachs.
- Enough liquid. Psyllium and creatine both pull water. A thick, under-diluted shake taken with a small glass is the main reason people feel heavy or bloated when combining them, not any interaction. - Mix fresh. Creatine monohydrate is stable in a neutral drink for hours. It only degrades meaningfully if left for days in something acidic: in lab tests about 4% broke down after three days at room temperature at pH 5.5, rising to 21% at pH 3.5. Drinking within the hour makes this a non-issue.
- Coffee is fine. The caffeine fear traces to a single 1996 study that later reviews did not support. Have both; just not 20 g of creatine and four espressos on an empty stomach.
- Pick the meal you never skip. Everything in the table above is secondary to daily consistency. For most people that meal is breakfast, which also happens to be where the fibre already lives.

Does psyllium husk block creatine absorption?
No. Psyllium forms a gel that slows how quickly sugars and fats reach the gut wall, but it does not bind creatine or stop it being absorbed. Creatine monohydrate is absorbed almost completely in the small intestine, and no human study has shown that fibre lowers the amount of creatine your muscles retain.
Should I take creatine on an empty stomach for better absorption?
No. If anything the opposite: in human trials, taking creatine with carbohydrate, or with carbohydrate plus protein, increased whole-body creatine retention by roughly 25 to 60 percent compared with creatine alone. A normal meal such as breakfast does this for free. Empty-stomach dosing offers no advantage.
Does fibre slow down creatine?
It may slow the rate slightly, and that does not matter. Creatine works by topping up a store in your muscles over days and weeks, not by a fast peak in your blood. Whether a 5 gram dose is absorbed over one hour or three, the same amount ends up available to your muscles.
Can I mix creatine into oats or a fibre shake?
Yes. Creatine monohydrate is stable in a neutral drink for hours, so mixing it into a shake or oats and drinking it within the hour is fine. Only long storage in acidic liquid degrades it: about 21 percent breaks down after three days at room temperature in a pH 3.5 solution, versus roughly 4 percent at pH 5.5.
Does caffeine cancel out creatine?
The evidence does not support that. One 1996 study raised the concern, but a 2015 review of the literature concluded that caffeine at normal intakes does not meaningfully blunt creatine's effects. The one practical note is that large doses of both together can upset some stomachs.
How much water should I drink with creatine and psyllium?
At least 250 ml with each psyllium dose, and more across the day. Both creatine and psyllium draw water into the gut and muscle, so a thick shake taken with too little fluid is the main cause of discomfort when people combine them. Mix thin, drink promptly, drink water alongside.
